7 Sleep Myths That Are Actually Keeping You Awake
Sleep advice is everywhere, and much of it is wrong. A 2019 study published in Sleep Health by researchers at NYU Langone Health systematically reviewed the most common sleep beliefs circulating on popular websites and ranked them by the strength of their supporting evidence. The researchers identified several widely held beliefs that are not only unsupported by data but may actively harm sleep quality when followed. We took their findings, added more recent research, and tested several of these myths using our own panel protocols. Here are seven that deserve correction.
Myth 1: You Can Train Yourself to Need Less Sleep
The claim: With discipline and gradual adaptation, adults can reduce their sleep requirement from 7–8 hours to 5–6 hours without cognitive or health consequences. This belief is especially popular in productivity culture, where "I only need 5 hours" is worn as a badge of efficiency.
The evidence: This is one of the most dangerous sleep myths because it confuses tolerance with adaptation. People can become habituated to the subjective feeling of sleepiness — they stop noticing how tired they are — while their cognitive performance continues to decline. A landmark study by Hans Van Dongen and colleagues at the University of Pennsylvania, published in Sleep in 2003, demonstrated this clearly. Participants restricted to 6 hours of sleep per night for 14 days showed cognitive impairments equivalent to staying awake for 48 hours straight — yet they rated their own sleepiness as only moderately elevated. They had adapted to feeling tired without adapting to being impaired.
The actual number of adults who genuinely require less than 6 hours of sleep is vanishingly small. A genetic variant in the DEC2 gene, identified by Ying-Hui Fu at UCSF, produces true short sleep — these individuals sleep 4 to 6 hours and show no measurable impairment. But this variant is estimated to affect fewer than 1% of the population. If you believe you are one of them, the test is simple: sleep without an alarm for 10 consecutive days (ideally on vacation) and record how long you naturally sleep once the accumulated debt is paid off. If your natural sleep duration is consistently under 6 hours, you may carry the variant. If it is 7 to 9 hours — as it is for 97% of adults — you need that amount, regardless of how functional you feel on less.
Myth 2: Alcohol Helps You Sleep
The claim: A glass of wine or a nightcap relaxes you and helps you fall asleep faster, making alcohol a useful sleep aid.
The evidence: Alcohol does reduce sleep-onset latency — by an average of 4 to 7 minutes in most studies. This is real, and it is why the myth persists. But what happens after you fall asleep is the problem. Alcohol is metabolized at roughly one standard drink per hour. As blood alcohol levels drop during the second half of the night, the body experiences a sympathetic nervous system rebound — a stress response that fragments sleep architecture. A 2018 meta-analysis published in JMIR Mental Health analyzed 153 studies and concluded that even moderate alcohol consumption (two standard drinks) reduced restorative sleep quality by 24%. Heavy consumption (more than two drinks) reduced it by 39.2%.
The specific damage is to REM sleep. Alcohol suppresses REM in the first half of the night and triggers a REM rebound in the second half, producing vivid, often disturbing dreams and frequent awakenings. REM sleep is critical for emotional regulation, memory consolidation, and creative problem-solving. Dr. Matthew Walker, in his analysis of alcohol's effects on sleep architecture, has described the combination of faster onset and worse overall sleep as "paying for a taxi to the airport and then missing your flight."
Myth 3: Watching TV in Bed Helps You Wind Down
The claim: Watching a familiar show in bed is relaxing and helps transition to sleep — it is no different from reading a book.
The evidence: The comparison to reading is instructive because research has specifically tested both. A 2014 study in the Proceedings of the National Academy of Sciences found that reading on a light-emitting screen before bed suppressed melatonin, delayed circadian phase, and reduced next-morning alertness compared to reading a printed book. But the problem with television goes beyond screen light.
Television introduces variable stimulation — changing scenes, unpredictable audio peaks, cliffhangers, dramatic tension — that activates the sympathetic nervous system even when the content is familiar. A 2019 study in the Journal of Clinical Sleep Medicine found that participants who watched television in bed took 12 minutes longer to fall asleep than those who listened to the same program's audio track without the screen. The visual stimulation component was the primary driver, not the light emission alone.
The second problem is associative conditioning. Stimulus control — the behavioral principle that the bed should be associated only with sleep and intimacy — is a core component of CBT-I, the gold-standard treatment for insomnia. When you watch television in bed, you train your brain to associate the bed with wakefulness and stimulation. Over weeks and months, this association strengthens, making it progressively harder to transition to sleep in the same environment. The fix is straightforward: move the TV out of the bedroom, or if that is not possible, stop watching at least 30 minutes before lights-out and use the final 30 minutes for non-screen wind-down activities.
Myth 4: Everyone Needs Exactly 8 Hours
The claim: The "8-hour rule" is universal — any less is insufficient, and any more is wasteful or a sign of a problem.
The evidence: Eight hours is the midpoint of a range, not a universal requirement. The American Academy of Sleep Medicine and the Sleep Research Society jointly recommend 7 to 9 hours per night for adults aged 18 to 64. Within this range, individual requirements vary based on genetics, age, activity level, and health status. Some adults function optimally at 7 hours; others require 9. Both are normal.
The harm of the "exactly 8" myth works in both directions. People who need 7 hours spend an extra hour in bed trying to force a duration their body does not require, which leads to fragmented sleep and increased time awake in bed — exactly the pattern that reinforces insomnia. People who need 9 hours feel guilty about their sleep duration and set alarm clocks that curtail their natural cycle, accumulating chronic sleep debt that manifests as daytime fatigue, impaired concentration, and mood disturbance.
The best way to determine your individual sleep need is the vacation test described above: sleep without an alarm for 7 to 10 days, ignore the first 2 to 3 nights (which will be longer due to accumulated debt), and average the remaining nights. That average is your biological sleep requirement. Honor it.
Myth 5: Snoring Is Harmless
The claim: Snoring is annoying but medically insignificant — just a noise problem, not a health problem.
The evidence: Simple snoring — snoring without associated breathing pauses, oxygen desaturation, or daytime sleepiness — is relatively benign. But the line between simple snoring and obstructive sleep apnea (OSA) is not always obvious to the snorer or their partner. A 2020 meta-analysis in The Lancet Respiratory Medicine estimated that nearly 1 billion adults worldwide have obstructive sleep apnea, with roughly 80% of moderate-to-severe cases undiagnosed. Many of these individuals believe they "just snore."
The distinguishing features of OSA are breathing pauses (apneas) lasting 10 seconds or more, gasping or choking episodes during sleep, and excessive daytime sleepiness despite adequate time in bed. But these features are often observed by a bed partner, not the sleeper. Solo sleepers with undiagnosed OSA may have no awareness of their condition beyond a vague sense of unrefreshing sleep and chronic fatigue.
Untreated moderate-to-severe OSA carries serious health consequences: a 2- to 3-fold increased risk of hypertension, a 2- to 4-fold increased risk of stroke, elevated risk of type 2 diabetes, and accelerated cognitive decline. If you snore regularly — more than 3 nights per week — and experience daytime fatigue, morning headaches, or waking with a dry mouth, a home sleep apnea test is the appropriate next step. These tests are available through most primary care physicians and many direct-to-consumer services.
Myth 6: Hitting Snooze Gives You Useful Extra Sleep
The claim: Those extra 9-minute snooze intervals provide meaningful rest and make waking up easier.
The evidence: The snooze alarm was patented in 1956 with a 9-minute interval because of mechanical clock constraints, not because 9 minutes is a physiologically useful sleep period. Modern sleep medicine views snooze intervals as actively counterproductive for two reasons.
First, sleep that occurs during snooze intervals is N1 (light sleep) at best. This sleep stage provides negligible restorative benefit — it does not consolidate memory, does not release growth hormone, and does not improve subjective alertness. You are sleeping without sleeping effectively.
Second, snoozing fragments the cortisol awakening response (CAR). The CAR is a natural 50–75% surge in cortisol that occurs 20 to 30 minutes after waking, priming the body for alertness and activity. When you hit snooze and fall back asleep, the CAR is interrupted and does not restart cleanly when the next alarm sounds. A 2022 study in Psychoneuroendocrinology found that habitual snooze users had a blunted CAR with a 22% lower peak cortisol response compared to single-alarm users, which correlated with 25 minutes of additional morning grogginess.
The fix is conceptually simple but requires discipline: set your alarm for the latest time you can get up, and get up when it rings. If you find it impossible to wake at your alarm time, the problem is not the alarm — it is your bedtime. Move it earlier by 30 minutes and the snooze temptation typically resolves within a week.
Myth 7: Lying in Bed With Your Eyes Closed Is Almost as Good as Sleeping
The claim: Even if you cannot fall asleep, lying quietly in bed with your eyes closed provides most of the benefits of actual sleep.
The evidence: This is false in every measurable dimension. Quiet rest with eyes closed produces none of the physiological processes that define sleep: no cycling through NREM and REM stages, no consolidation of declarative or procedural memory, no release of growth hormone, no glymphatic clearance of metabolic waste from the brain (a process discovered by Maiken Nedergaard at the University of Rochester that occurs almost exclusively during deep sleep).
A 2015 study in the Journal of Experimental Psychology: General tested memory consolidation in three conditions: sleep, quiet rest, and wakefulness. Participants who slept showed a 20.6% improvement in recall compared to a 2.8% improvement in the quiet rest group and a 2.1% decline in the wakefulness group. Quiet rest was statistically indistinguishable from staying awake.
Worse, lying in bed awake for extended periods trains the brain to associate the bed with wakefulness — the same stimulus control problem described in Myth 3. CBT-I explicitly prohibits lying in bed awake for more than 15 to 20 minutes. If you cannot fall asleep within this window, the protocol instructs you to get up, move to a dimly lit room, and engage in a low-stimulation activity (reading a physical book, listening to quiet music, gentle stretching) until drowsiness returns, then return to bed. This counterintuitive instruction — leave the bed to sleep better — works because it preserves the bed's association with sleep rather than eroding it with hours of frustrated wakefulness.
Why These Myths Persist
Understanding why sleep myths endure is itself useful for building better sleep habits. Most persistent myths share a common structure: they contain a grain of physiological truth wrapped in an oversimplified or outdated conclusion. The "eight hours" myth, for example, draws from population averages in sleep research — the mean sleep need for adults is indeed close to eight hours — but confuses a statistical average with a universal prescription. Individual sleep needs are largely genetically determined and can range from six to nine hours without any pathology. The myth persists because it is simple, memorable, and feels authoritative when cited alongside "research shows."
Confirmation bias also plays a significant role. If you believe alcohol helps you sleep, you will notice the nights when a glass of wine preceded a subjectively restful experience and overlook the nights when it fragmented your sleep architecture without producing conscious wakefulness. Sleep tracker data has begun to erode some of these myths by providing objective feedback — several of our panelists reported abandoning their nightcap habit only after seeing consistent drops in deep sleep percentage on nights they consumed alcohol within three hours of bedtime. The antidote to sleep mythology is not more information but better feedback loops: track your sleep objectively, experiment with one variable at a time, and let your own data overwrite inherited assumptions.
The Myth of the Ideal Eight Hours
Perhaps the most persistent sleep myth is that every adult needs exactly eight hours per night. This belief causes unnecessary anxiety in people who naturally require less sleep and creates guilt in those who sleep nine hours and assume they are oversleeping. Large-scale epidemiological data from the American Academy of Sleep Medicine shows that healthy adult sleep need follows a normal distribution centered at seven to eight hours, with meaningful individual variation: roughly 15 percent of adults function optimally on six to six and a half hours, while another 15 percent genuinely need eight and a half to nine hours.
Sleep need is largely genetically determined and cannot be trained down through willpower or habit. The DEC2 gene mutation, first identified at UC San Francisco, produces a small population of genuine short sleepers who thrive on six hours without any performance deficit. Attempting to match someone else's sleep duration — whether a colleague who boasts about five-hour nights or a wellness influencer who insists on nine — is counterproductive. The reliable indicator of adequate sleep is consistent daytime alertness without caffeine dependence, not a specific number on the clock. If you feel rested and alert throughout the day on seven hours, eight hours is not inherently better for you.
What Actually Works
Replace each myth with its evidence-based counterpart: sleep the number of hours your body naturally wants (not a round number someone told you), avoid alcohol within 3 hours of bedtime, move screens out of the bedroom or stop using them 30 minutes before sleep, get out of bed if you have been awake for 15 minutes, wake up at one alarm without snoozing, talk to a doctor about snoring that occurs more than 3 nights per week, and stop believing that lying awake in bed counts as rest. None of these require special equipment, expensive supplements, or radical lifestyle changes. They require understanding what the research actually says and acting on it rather than on inherited assumptions that feel true but are not.
