We Tracked Our Sleep After Cutting Caffeine at Different Times. Here Is What Happened.

Caffeine and sleep have an obvious relationship — everyone knows that coffee too late keeps you up. But "too late" is maddeningly vague, and the advice ranges from "no caffeine after noon" to "stop by 2 PM" to "it depends on your metabolism." We decided to test it ourselves with data instead of rules of thumb. Two test subjects tracked sleep quality across five different caffeine cutoff times — 10 AM, noon, 2 PM, 4 PM, and 6 PM — spending 12 nights at each cutoff over a 60-night period. We used Oura Ring Gen 3 trackers for objective sleep metrics and morning questionnaires for subjective quality ratings.

How We Set It Up

Both subjects were moderate caffeine consumers — two to three cups of coffee per day, a habit maintained for years. We standardized total daily intake at 300 milligrams (approximately three 8-ounce cups of drip coffee), consumed in equal portions starting at 7 AM. The only variable that changed was the time of the last caffeinated beverage. Bedtime, wake time, exercise timing, alcohol consumption (none), and bedroom environment remained constant throughout the study. Each cutoff was tested for 12 consecutive nights, with the first 3 nights excluded from analysis as an adjustment period.

We chose 12 nights per condition because caffeine tolerance and habituation effects stabilize within 2 to 3 days of any change in timing. Using only the final 9 nights of each condition gave us a clean dataset that reflected the steady-state effect of each cutoff time rather than the transitional adjustment.

The Results

The 2 PM cutoff produced the best overall sleep metrics for both subjects. Sleep efficiency averaged 91.8% (versus 87.2% at 4 PM and 82.6% at 6 PM), deep sleep duration averaged 1 hour 48 minutes (versus 1 hour 31 minutes at 4 PM and 1 hour 12 minutes at 6 PM), and subjective quality ratings averaged 8.3 out of 10 (versus 6.9 at 4 PM and 5.4 at 6 PM).

The 10 AM and noon cutoffs produced sleep metrics nearly identical to the 2 PM cutoff — the differences were within measurement noise. This suggests that for moderate caffeine consumers with a 10 to 11 PM bedtime, any cutoff before 2 PM provides equivalent sleep protection. The practical implication is encouraging: you do not need to restrict caffeine to the morning hours to protect your sleep. A 2 PM cutoff allows an after-lunch coffee without measurable sleep consequences.

The 4 PM cutoff was the inflection point. Both subjects showed statistically significant declines in sleep efficiency and deep sleep duration compared to the 2 PM cutoff. The difference was not catastrophic — an 87% sleep efficiency is still within the normal range — but it was consistent and measurable. One subject reported no subjective awareness of worse sleep at the 4 PM cutoff despite the tracker showing clear degradation, suggesting that caffeine's sleep-disrupting effects can be "invisible" to the sleeper while still reducing sleep quality.

The 6 PM cutoff produced the worst results by a wide margin. Sleep onset latency (time to fall asleep) increased by an average of 22 minutes compared to the 2 PM cutoff. Both subjects reported restless, shallow sleep with frequent awakenings. Deep sleep — the most restorative sleep stage — dropped by 36 minutes on average, a reduction that likely explains the increased next-day fatigue and reduced cognitive performance that both subjects noted in their morning questionnaires.

Why 2 PM Works: The Caffeine Half-Life

Caffeine has a half-life of approximately 5 to 6 hours in most adults, meaning that half the caffeine from a 2 PM cup of coffee is still in your system at 7 to 8 PM. By 10 PM (bedtime), approximately 25% remains. At the 4 PM cutoff, 50% of the final dose remains at bedtime. At 6 PM, roughly 70% remains. The 2 PM cutoff hits the balance point where enough caffeine has been metabolized by bedtime that the remaining amount does not significantly impair sleep initiation or architecture.

Individual variation in caffeine metabolism is real and driven primarily by the CYP1A2 gene, which encodes the liver enzyme responsible for caffeine breakdown. "Fast metabolizers" (approximately 50% of the population) clear caffeine roughly twice as quickly as "slow metabolizers" and may tolerate a 3 or even 4 PM cutoff without sleep disruption. "Slow metabolizers" may need a noon or even 10 AM cutoff for the same level of protection. Without genetic testing, the only way to determine your metabolism speed is through the kind of systematic testing we performed — or by paying close attention to the correlation between your afternoon caffeine timing and your sleep quality over several weeks.

Decaf Is Not Zero Caffeine

One finding that surprised us: substituting decaf coffee after the cutoff time did not produce identical results to no caffeine at all. Decaf coffee contains 2 to 15 milligrams of caffeine per 8-ounce cup (compared to 80 to 100 milligrams for regular coffee). One subject who drank two cups of decaf between 4 PM and 6 PM showed measurably worse sleep than the same subject with no coffee at all after the cutoff — roughly equivalent to the effect of a half-cup of regular coffee. For most people, one cup of decaf in the evening is probably fine. Two or more cups accumulates enough residual caffeine to become measurable in sensitive individuals.

The Practical Protocol

Set your caffeine cutoff at 2 PM as a starting point. Consume your daily caffeine between waking and 2 PM without restriction on amount (within reason — 400 milligrams per day is the FDA's general safety threshold for most adults). After 2 PM, switch to water, herbal tea, or a single cup of decaf if needed. Maintain this protocol for at least two weeks before evaluating results.

If your sleep quality is good at 2 PM, you can experiment with pushing the cutoff to 3 PM and monitoring for degradation. If your sleep quality at 2 PM is still suboptimal, pull the cutoff back to noon and reassess. The goal is to find the latest cutoff that does not measurably impair your sleep — not the most restrictive cutoff possible. Caffeine is a legitimate performance tool that improves alertness, concentration, and physical performance. The goal is to use it during the hours when those benefits matter and clear it from your system before the hours when sleep matters more.

Sixty nights of data gave us a clear answer: 2 PM is the right cutoff for most moderate caffeine consumers with a standard bedtime. The difference between 2 PM and 4 PM was subtle but real. The difference between 2 PM and 6 PM was dramatic and unambiguous. Your last cup of coffee should be a lunch companion, not a dinner guest. The data is not ambiguous about this.
